Exercising outdoors during hot weather can support fitness, mood and consistency, but heat changes how the body responds to physical activity. A familiar running pace, cycling route or outdoor workout may place substantially more strain on the heart and cooling system when temperatures and humidity rise.
During exercise, working muscles generate heat. The body attempts to release that heat by increasing blood flow to the skin and producing sweat. Hot, humid conditions make this process less effective because sweat does not evaporate as easily, increasing the risk of dehydration, heat exhaustion and potentially life-threatening heatstroke. The CDC’s guidance for athletes in hot weather warns that anyone exercising on a hot day is more likely to become dehydrated or develop a heat-related illness.
Safe hot-weather exercise does not necessarily require abandoning outdoor activity completely. It requires changing the timing, intensity, hydration strategy and expectations of the workout.
Exercise During the Coolest Part of the Day
The safest time for an outdoor workout is generally early in the morning or later in the evening, when direct sunlight and air temperatures are less intense. Midday and early afternoon sessions should be avoided during very hot conditions, particularly when the workout involves running, competitive sport or prolonged endurance activity.
The NHS hot-weather guidance advises people to remain in the shade between 11 a.m. and 3 p.m. and avoid activities that create additional body heat. The American Heart Association similarly recommends avoiding outdoor exercise during the early afternoon, when conditions are commonly at their hottest.
Temperature alone does not provide the full picture. High humidity can make a moderately hot day more dangerous because reduced evaporation prevents sweat from cooling the body effectively. Direct sunlight, limited air movement and heat reflected from roads or buildings can add further strain.
Before exercising, the individual should review the local heat or weather advisory rather than relying solely on how conditions feel from indoors. During extreme heat warnings, moving the session to an air-conditioned gym or replacing it with a shorter indoor workout may be the safest choice.
Reduce the Intensity and Duration
A hot day is rarely the right time to chase a personal record. The body is already working harder to control its temperature, so maintaining the same pace used in cooler weather can increase cardiovascular strain and accelerate fatigue.
The workout should begin more slowly than usual, with the intensity adjusted according to breathing, heart rate and perceived effort. A runner may need to replace a fast training session with an easy jog or brisk walk. A cyclist may need to shorten the route, while someone performing outdoor strength training may require longer recovery periods.
The CDC advises athletes to start slowly, gradually increase pace and stop immediately if they begin to feel faint or weak. Taking regular breaks in a shaded or air-conditioned area gives the body an opportunity to release accumulated heat.
Reducing performance expectations is not a sign of declining fitness. Heat can increase perceived effort even when speed or power output is lower than usual. The safer target is completing an appropriate session without allowing body temperature and dehydration to reach dangerous levels.
Allow the Body Time to Adapt
A person who has spent most of the season exercising indoors should not immediately begin a long, intense outdoor session during a heatwave. The body needs repeated, controlled exposure to develop greater heat tolerance.
Heat acclimatization can improve sweating efficiency, circulation and the body’s ability to regulate temperature during activity. The American College of Sports Medicine’s environmental exercise guidance states that adaptation may require approximately 10 to 14 days of repeated exercise in hot conditions.
During this adjustment period, sessions should be shorter and less demanding. Duration and intensity can then increase gradually as long as the individual remains comfortable and recovers normally.
Heat tolerance can also decline after a period away from hot conditions. Someone returning from a cooler climate, recovering from illness or restarting exercise after several weeks should therefore allow time to readjust rather than assuming previous heat experience still provides complete protection.
Hydrate Before, During and After the Workout
Hydration should begin before exercise rather than after intense thirst appears. Thirst can be a useful signal, but a person may already be losing performance and accumulating heat strain before feeling a strong desire to drink.
Fluid requirements vary according to body size, exercise intensity, duration, temperature, clothing and individual sweat rate. As a practical workplace benchmark, updated NIOSH heat-stress recommendations suggest approximately one cup of water every 15 to 20 minutes during moderate activity in heat lasting less than two hours. The same guidance advises using balanced electrolyte drinks when heavy sweating continues for several hours and avoiding excessive intake beyond roughly six cups per hour.
This guidance should not be treated as an exact prescription for every recreational athlete. Smaller individuals, slower walkers and people exercising for short periods may need less, while heavy sweaters may require more. Drinking enormous quantities of plain water can also dilute blood sodium, so hydration should remain proportionate to actual fluid loss.
For longer or particularly sweaty sessions, fluids containing electrolytes may help replace sodium lost through perspiration. Water is usually sufficient for a short, moderate workout, while sports drinks become more relevant during prolonged endurance activity. Alcohol should be avoided before and immediately after hot-weather exercise because it can worsen dehydration.
Wear Clothing That Helps the Body Cool Down
Clothing should be lightweight, loose-fitting and breathable. Light colours absorb less solar heat than dark clothing, while moisture-wicking materials can help move sweat away from the skin.
Heavy cotton clothing may become soaked and uncomfortable during prolonged exercise. Tight, dark or non-breathable garments can trap additional heat and interfere with cooling.
Sun protection remains important even when clouds reduce visible sunlight. A lightweight hat, sunglasses and broad-spectrum, sweat-resistant sunscreen can reduce ultraviolet exposure. The American Heart Association’s warm-weather exercise advice recommends light-coloured, loose clothing together with appropriate sun protection.
Protective sports equipment can increase heat strain. Helmets, pads and heavy uniforms reduce airflow and trap warmth, so athletes using them may need more frequent breaks and shorter sessions.
Choose a Safer Route and Avoid Exercising Alone
A suitable route should provide shade, access to water and an easy way to shorten the workout. Repeating a smaller loop near home can be safer than travelling far from help during exceptionally hot weather.
Whenever possible, athletes should exercise with another person or tell someone where they are going and when they expect to return. Heat illness can impair judgement, meaning the affected person may not recognize that their condition is deteriorating.
The CDC encourages athletes to monitor teammates and have someone monitor them in return. This becomes especially important during long runs, hikes, group training sessions and outdoor sporting events.
Recognize the Early Signs of Heat Illness
Heat exhaustion can cause headache, intense thirst, dizziness, nausea, weakness, irritability, heavy sweating, muscle cramps and an unusually fast heartbeat. Anyone developing these symptoms should stop exercising, move to a cool or shaded location, loosen unnecessary clothing and begin cooling the skin while drinking appropriate fluids.
Heatstroke is a medical emergency. Warning signs can include confusion, slurred speech, seizures, loss of consciousness, very high body temperature or severely altered behaviour. A person with heatstroke may be sweating heavily or may have hot, dry skin, so the presence of sweat does not rule it out.
Emergency medical services should be contacted immediately while rapid cooling begins. The individual should be moved out of the heat, unnecessary clothing should be removed and the body should be cooled with cold water, wet towels, ice or any effective method available. OSHA’s heat-illness first-aid guidance emphasizes that cooling should begin immediately rather than waiting for emergency responders to arrive.
Some People Need Additional Precautions
People with cardiovascular disease, diabetes, kidney problems, obesity, poor circulation or other chronic conditions may tolerate heat less effectively. Certain medications can also influence sweating, fluid balance, blood pressure or temperature regulation.
The CDC notes that diuretics, some blood-pressure medicines, stimulants, antihistamines and several psychiatric medications may increase vulnerability to heat-related illness. Medication should never be stopped or altered independently, but a clinician can help create a safe plan for hot days.
Anyone with a chronic condition, a previous episode of heatstroke or concerns about fluid intake should obtain personalized medical guidance before beginning strenuous outdoor exercise.
Hot-Weather Exercise Should Be Flexible
Exercising safely in the heat requires a willingness to change the original plan. Starting earlier, reducing intensity, taking more breaks or moving indoors can preserve fitness without creating unnecessary risk.
The most important rule is to respond early. Weakness, dizziness, nausea and confusion are not signs that a person should push harder. They are warnings that the body may no longer be controlling heat effectively.
A successful hot-weather workout is not defined by matching a cool-day pace. It is defined by returning home safely, recovering normally and remaining healthy enough to exercise again.
